Advanced Hamstring Workout: Build Length, Strength, and Resilience

What the research says
The hamstrings are not one thing. They are a collection of muscles — biceps femoris long head (BFlh), semitendinosus, semimembranosus, and others — that share the knee-flexion job but differ in their other roles, their architecture, and how they respond to training. The BFlh in particular is the most commonly strained hamstring muscle, which makes it a high-priority target. What the research tells us is that exercise selection genuinely matters: hip-extension-dominant work and knee-flexion-dominant work don't just load the hamstrings differently — they grow different parts of them. Eccentric loading, meaning the phase where a muscle lengthens under tension, consistently shows up as a driver of architectural changes in the BFlh, including longer fascicles (the bundles of muscle fibers that run along a muscle's length). Longer fascicles are associated with a muscle that can absorb force across a wider range of motion. The warm-up matters too. Dynamic stretching — controlled, active movement through a range — produces meaningful, sustained increases in range of motion and reductions in passive stiffness in the hamstrings, which makes it a well-supported choice before a demanding session like this one.
Moderate to strong for eccentric loading and exercise-specific hypertrophy in the hamstrings, drawn from RCTs and controlled trials with MRI and ultrasound outcomes; the dynamic stretching evidence is solid for acute ROM and stiffness effects, though the flexibility meta-analysis effect size is small.
A 2024 RCT compared 12 weeks of Nordic hamstring training (NHT) versus lengthened-state eccentric training (LSET — isoinertial resistance performed in an accentuated hip-flexed position) in healthy young males. LSET produced greater increases in total hamstring muscle volume (+18% vs +11%) and BFlh volume (+19% vs +5%) than NHT. The two protocols also showed distinctly different hypertrophy patterns: LSET was more effective for growing knee flexors that also extend the hip (2.2-fold vs NHT), while NHT was more effective for growing knee flexors that do not extend the hip (1.9-fold vs LSET). Both differences were statistically significant (P ≤ 0.001).
View study →A 2020 systematic review with meta-analysis of ten randomized controlled trials found limited to moderate evidence that eccentric hamstring strength training was associated with increases in BFlh fascicle length (mean difference = 1.97 cm, 95% CI: 1.48–2.46), increases in muscle thickness (mean difference = 0.10 cm, 95% CI: 0.06–0.13), and decreases in pennation angle (mean difference = 2.36°, 95% CI: 1.61–3.11). Conflicted to moderate evidence indicated that eccentric hamstring strength was increased after eccentric training compared with concentric training.
View study →A 2025 study in 32 healthy participants compared 6 weeks of eccentrically biased Romanian deadlift (RDL) versus Nordic hamstring exercise (NHE) training, twice per week. Across both groups combined, BFlh fascicle length increased significantly (mean +0.80 cm / +9%, P < 0.001) and pennation angle decreased uniformly across proximal, middle, and distal regions (mean −1.2°, P < 0.001), while muscle thickness did not change significantly (P = 0.29). Hamstring anatomical cross-sectional area increased significantly (+0.78 cm², +10%, P < 0.001) and remained elevated after a 2-week detraining period. No significant differences were found between the RDL and NHE groups for fascicle length, pennation angle, or muscle thickness changes.
View study →A 2019 study in 24 healthy subjects found that dynamic stretching of the hamstrings (ten 30-second sets of 15 repetitions) produced significant increases in passive knee extension range of motion (7–10%) immediately after stretching, and that increase was sustained across all measured time points up to 90 minutes post-stretching. Passive stiffness of the muscle-tendon unit decreased significantly (7.9–16.7%) immediately after dynamic stretching and that decrease was also sustained over 90 minutes. Passive torque at the onset of pain increased immediately by 10% but returned to baseline by 30 minutes.
View study →A 2025 meta-analysis of 17 papers found a small but statistically significant increase in flexibility following dynamic stretching and ballistic stretching considered together (effect size = 0.372, Z = 3.936).
View study →A 2017 observational study using EMG and functional MRI in 24 recreationally active men found that hip-extension exercises produced the highest biceps femoris long head (BFlh) to medial hamstring EMG ratio, both concentrically and eccentrically, while the Nordic exercise showed the lowest BFlh to medial hamstring ratio. fMRI confirmed a greater BFlh to semitendinosus activation ratio during 45° hip extension than during the Nordic (p<0.001). However, the T2 signal increase after hip extension for BF, semitendinosus, and semimembranosus was greater than that for BFlh (p<0.001), and during the Nordic, the T2 increase was greater for the semitendinosus than for the other hamstring muscles (p≤0.002).

Warmup
Lie on your back, with one leg extended straight out. With the other leg, bend the hip and knee to 90 degrees. You may brace your leg with your hands if necessary. This will be your starting position. Extend your leg straight into the air, pausing briefly at the top. Return the leg to the starting position. Repeat for 10-20 repetitions, and then switch to the other leg.
Stand next to a chair or other support, holding on with one hand. Swing your leg forward, keeping the leg straight. Continue with a downward swing, bringing the leg as far back as your flexibility allows. Repeat 5-10 times, and then switch legs.
Stand with your feet close together. Keeping your legs straight, stretch down and put your hands on the floor directly in front of you. This will be your starting position. Begin by walking your hands forward slowly, alternating your left and your right. As you do so, bend only at the hip, keeping your legs straight. Keep going until your body is parallel to the ground in a pushup position. Now, keep your hands in place and slowly take short steps with your feet, moving only a few inches at a time. Continue walking until your feet are by hour hands, keeping your legs straight as you do so.
Main
Place one kettlebell between your feet. Clean the kettlebell by extending through the legs and hips as you raise the kettlebell towards your shoulders. Release the kettlebell as it comes up, and let it flip so that the ball of the kettlebell lands in the palms of your hands. Release the kettlebell out in front of you and catch the handle with both hands. Lower the kettlebell to the starting position and repeat.
Begin with a bar loaded on the floor inside of a power rack. Attach bands to the top of the rack, using either pegs or the frame itself. Attach the other end to the barbell. Approach the bar so that the bar intersects the middle of the feet. The feet should be set very wide, near the collars. Bend at the hips to grip the bar. The arms should be directly below the shoulders, inside the legs, and you can use a pronated grip, a mixed grip, or hook grip. Relax the shoulders, which in effect lengthens your arms. Take a breath, and then lower your hips, looking forward with your head with your chest up. Drive through the floor, spreading your feet apart, with your weight on the back half of your feet. Extend through the hips and knees. As the bar passes through the knees, lean back and drive the hips into the bar, pulling your shoulder blades together. Return the weight to the ground by bending at the hips and controlling the weight on the way down.
Begin with a wide grip on the bar, with an overhand or hook grip. The feet should be directly below the hips with the feet turned out. Your knees should be slightly bent, and the torso inclined forward. The spine should be fully extended and the head facing forward. The bar should be at the hips. This will be your starting position. Aggressively extend through the legs and hips. At peak extension, shrug the shoulders and allow the elbows to flex to the side. As you move your feet into the receiving position, forcefully pull yourself below the bar as you elevate the bar overhead. Receive the bar with your body as low as possible and the arms fully extended overhead. Return to a standing position with the weight overhead. Follow by returning the weight to the ground under control.
Begin with a wide grip on the bar, with an overhand or hook grip. The feet should be directly below the hips with the feet turned out. Receive the bar with your body as low as possible and the arms fully extended overhead. Return to a standing position with the weight overhead, and then return the weight to the floor under control.
Begin with a loaded barbell on the floor. The bar should be close to or touching the shins, and a wide grip should be taken on the bar. The feet should be directly below the hips, with the feet turned out as needed. Lower the hips, with the chest up and the head looking forward. The shoulders should be just in front of the bar. This will be the starting position. Begin the first pull by driving through the front of the heels, raising the bar from the ground. The back angle should stay the same until the bar passes the knees. Transition into the second pull by extending through the hips knees and ankles, driving the bar up as quickly as possible. The bar should be close to the body. At peak extension, shrug the shoulders and allow the elbows to flex to the side. As you move your feet into the receiving position, a slightly wider position, pull yourself below the bar as you elevate the bar overhead. The bar should be received in a partial squat. Continue raising the bar to the overhead position, receiving the bar locked out overhead. Return to a standing position with the weight over head.
Cooldown
Sit upright in a chair and grip the seat on the sides. Raise one leg, extending the knee, flexing the ankle as you do so. Slowly move that leg outward as far as you can, and then back to the center and down. Repeat for your other leg.
In a seated position, extend your legs over a foam roll so that it is position on the back of the upper legs. Place your hands to the side or behind you to help support your weight. This will be your starting position. Using your hands, lift your hips off of the floor and shift your weight on the foam roll to one leg. Relax the hamstrings of the leg you are stretching. Roll over the foam from below the hip to above the back of the knee, pausing at points of tension for 10-30 seconds. Repeat for the other leg.
